Numbered days, not weekdays — run the cycle continuously and let it fall where it falls. Consecutive days never train the same tissue.
Main upper-chest builder. Dumbbells give a deeper stretch than a barbell and stop the stronger side carrying the weaker one.
If taken Incline Smith Press
Adds chest volume with no stability demand, so you can take the last set genuinely close to failure without a spotter.
If taken Flat DB Press
The only dedicated front-delt press in the cycle. Everything else your front delts get is incidental to chest pressing.
If taken Machine Shoulder Press
Cables keep tension on the delt at the bottom of the rep, where dumbbells go slack. Side delts are your top aesthetic priority.
If taken DB Lateral Raise
Lateral and medial head. Low fatigue and easy to add weight to week on week.
If taken Straight-Bar Pushdown
Trains the long head in a stretched position. This is the head that adds visible arm size and pushdowns barely touch it.
If taken EZ-Bar Skullcrusher
Biceps are fresh on a push day, so this set of curls is free volume that would otherwise lengthen your pull sessions.
If taken EZ-Bar Curl
Gastrocnemius. Calves are split across two days because one leg session per week cannot carry them alone.
If taken Smith Machine Calf Raise
Your main vertical pull. Add reps to 10 across all four sets, then hang a dumbbell from a belt and drop back to 6 - that is how this one progresses once bodyweight stops being hard.
If taken Lat Pulldown
Chest support takes your lower back out of it so the mid-back actually receives the stimulus. Elbows around 45 degrees.
If taken Seated Cable Row (elbows flared)
A different job from the chest-supported row: elbow tucked, long stretch at the front, one side at a time.
If taken Half-Kneeling 1-Arm Pulldown
Shoulder sits behind the body, which stretches the long head. Best single position for biceps growth. Straight sets - it needs an adjustable bench, so do it while you have one.
If taken Bayesian Cable Curl
Rear delts serve both the look and the posture goal. The fixed machine path stops your traps taking over.
If taken Cable Rear Delt Fly
Neutral grip loads the brachialis, which sits under the bicep and pushes it up. Adds arm width, not just peak. Park a pair of dumbbells at the pec deck and you own both halves of this superset.
If taken Rope Cable Hammer Curl
External rotation plus retraction. This is the direct counter to rounded shoulders from sitting at a desk.
If taken Band Pull-Apart
Your main lower-body compound while the lower back builds up. Replaces squats by your call, and loads quads just as well.
If taken Hack Squat
Loaded hip hinge. Hamstrings and glutes, plus spinal erector work that feeds directly into the posture goal.
If taken Seated Good Morning
Isolates rectus femoris, which the leg press under-trains because your hip is already flexed in the machine.
If taken Sissy Squat
Seated beats lying for hamstring growth: hip flexed means the muscle is loaded in a longer, stretched position.
If taken Lying Leg Curl
Glutes at short range, which complements the stretch the RDL gives them. Also supports pelvic position and posture.
If taken Cable Glute Kickback
Bent knee targets soleus. The standing raises on Day 1 cover the gastrocnemius, so between them you get the whole calf.
If taken Leg Press Calf Raise
Loaded spinal flexion you can actually add weight to, unlike planks. Replaces hanging leg raises.
If taken Machine Crunch
Second upper-chest session of the cycle. The fixed bar path lets you push hard without needing a spotter.
If taken Incline Machine Press
The fly pattern, which no press covers: chest loaded in a stretched, adducted position.
If taken Cable Fly
The only lateral work on this day and the heaviest of the cycle, done while you are fresh rather than tacked on at the end.
If taken Machine Lateral Raise
Long head again, but unilateral and from a cable rather than a dumbbell - more range, constant tension, and none of the elbow grief of skullcrushers. Stand at the tower with the dumbbells at your feet and the superset needs one spot.
If taken Rope Overhead Extension
Heavier compound-pattern tricep work to finish, which the isolation movements cannot load as hard.
If taken Close-Grip Smith Press
Plain supinated curl you can load heavy and carry anywhere - park the dumbbells at the dip machine and the superset works on a busy floor.
If taken Reverse Curl (brachioradialis)
Anti-rotation core. Trains the bracing that protects your lower back under RDLs and leg press.
If taken Plank
Same machine as Day 2, elbows deliberately wide. That shifts it onto rhomboids, mid traps and rear delts - the posture muscles.
If taken Machine High Row
Neutral grip rather than Day 2's pronated grip. Same muscle, different resistance profile and shoulder position.
If taken Chest-Supported Pulldown
Second rear-delt session. Twelve-plus sets a week is deliberate given how much of your posture goal rests on them. Straight sets - it is a fixed machine and nothing else pairs with it here.
If taken Cable Rear Delt Fly
Lower traps pull the shoulder blades down and back. Almost nobody trains them directly and they matter a lot for posture. Straight sets - do it while you have the bench.
If taken Prone Trap-3 Raise
Isolates the lats with the elbow locked out, so your biceps stop being the limiting factor on the set.
If taken Cable Pullover
Third lateral session of the cycle. Same tower as the straight-arm pulldown - swap the handle and you have both halves of this superset in one spot.
If taken Machine Lateral Raise
Spinal erector strength. This is the quality that has to build before squats are worth reintroducing.
If taken Reverse Hyper
Weekly sets per muscle, computed live in the workbook from the Program sheet. Direct counts sets where the muscle is the primary target; effective adds half a set for every secondary listing. The notch on each bar marks the target.

Direct can read low where effective is fine — rear delts and glutes take most of their volume from rows, presses and hinges rather than isolation work.
